Your First Month in the Gym: A Beginner's Plan
Walking into a gym for the first time can feel intimidating. Here is a simple four-week plan to build confidence, strength and a habit that lasts.
Start with three days a week
Three full-body sessions a week (for example Monday, Wednesday, Friday) give your muscles time to recover while you learn the basic movements. Consistency matters far more than intensity in the first month.
The five movements to learn
- Squat โ goblet squats with a dumbbell are a great start.
- Hinge โ Romanian deadlifts teach you to lift with your hips.
- Push โ push-ups or a light dumbbell bench press.
- Pull โ seated cable rows or lat pulldowns.
- Carry โ farmer's walks build grip and core strength.
Sets, reps and rest
Do 3 sets of 8โ12 reps for each movement, resting 60โ90 seconds between sets. Choose a weight that leaves two or three reps "in the tank". Add a little weight once all sets feel smooth.
Week-by-week
- Week 1: Learn the movements with light weights. Focus on form.
- Week 2: Same exercises, slightly heavier.
- Week 3: Add 10 minutes of cardio at the end โ skipping is quick and effective.
- Week 4: Track your weights and celebrate your progress.
What to bring
Comfortable gym wear, a water bottle, a gym towel and a pair of gym gloves if barbells hurt your hands. That's it โ you don't need fancy equipment to start.
